How many grams of protein should I eat per day?
A common evidence-based range for active people is about 1.6 to 2.2 grams of protein per kilogram of body weight per day, with the higher end useful when cutting to protect muscle. For a 70 kg person that is roughly 112 to 154 grams daily. In percentage terms this tool's presets land protein between 25% and 45% of calories: Balanced sits at 30%, Cutting and High Protein push it to 40% and 45%. Because protein supplies 4 calories per gram, the calculator multiplies your total calories by the protein percentage and divides by 4 to give an exact gram target. What is the difference between IIFYM and counting calories?

Why are fat grams lower than carb grams even at the same percentage?

The Macro Calculator turns a daily calorie target into concrete daily gram targets for the three macronutrients — protein, carbohydrate, and fat. Enter how many calories you want to eat, pick a goal split, and it shows exactly how many grams of each macro that works out to, both per day and per meal. It is built for anyone tracking nutrition: lifters dialing in a cut, runners fueling a build, people following keto or IIFYM ("if it fits your macros"), and meal-preppers who just want clean numbers to cook against.
Everything is calculated in your browser. There is no sign-up, no app to install, and nothing you type is sent to a server, so your weight, height, and goals stay on your own device.
Two ways to set your calories
If you already know your daily calorie target, choose "I know my calories" and type it in. If you don't, switch to "Calculate for me" and the tool estimates it from your body stats. It computes your basal metabolic rate with the Mifflin-St Jeor equation — 10 × weight(kg) + 6.25 × height(cm) − 5 × age, then +5 for men or −161 for women — and multiplies that BMR by an activity factor to give your total daily energy expenditure (TDEE). The five activity levels range from sedentary (×1.2) up to extra active (×1.9), with light (×1.375), moderate (×1.55), and very active (×1.725) in between. You can enter stats in metric (kg/cm) or imperial (lbs/ft-in).
Choosing a macro split
A goal preset sets the percentage of calories that comes from each macro. The built-in presets are:
- Balanced — 30% protein / 40% carbs / 30% fat, for general health and maintenance.
- Cutting — 40 / 30 / 30, higher protein to preserve muscle while losing fat.
- Bulking — 30 / 50 / 20, carb-fueled for a growth phase.
- Keto — 25 / 5 / 70, very low carb to support ketosis.
- Low Carb — 30 / 20 / 50.
- High Protein — 45 / 35 / 20, for satiety and muscle support.
- Custom — set your own protein, carb, and fat percentages; the tool flags it if they don't add up to 100%.
How the gram targets are worked out
The math behind the result is simple and worth knowing. Protein and carbohydrate each supply about 4 calories per gram; fat supplies about 9 calories per gram. So the calculator multiplies your total calories by each split percentage to get the calories for that macro, then divides by the energy density to get grams:
- Grams = (total calories × split %) ÷ calories per gram
For example, on a 2,000-calorie balanced plan, the 30% protein slice is 600 calories ÷ 4 = 150 g protein; the 40% carb slice is 800 ÷ 4 = 200 g carbs; the 30% fat slice is 600 ÷ 9 ≈ 67 g fat.
Per-meal breakdown and exporting
